This is the programme that gets beginners moving like lifters — safely, confidently, and with intent. It’s built for guys and girls who want visible progress, fast, without gimmicks.
In addition to foundational strength training, our programme emphasizes the importance of nutrition and recovery. Understanding how to fuel your body and allow it to recover is crucial for maximizing gains and preventing injuries. THE BEGINNER WORKOUT PLAN
TRAINING SPLIT: 4 DAYS PER WEEK

Day 1 — Chest & Triceps

Rest days: Take them seriously. Muscle grows when you recover.
DAY 1 — CHEST & TRICEPS
1. Barbell Bench Press — 4×6–8 Heavy, controlled, full range.
2. Incline Dumbbell Press — 3×8–10 Upper chest focus.
3. Chest Fly Machine — 3×12–15 Slow stretch, hard squeeze.
4. Dips (Assisted if needed) — 3×8–12 Chest‑leaning angle.
5. Tricep Rope Pushdown — 3×12–15 Finish with a burn.
DAY 2 — BACK & BICEPS
1. Lat Pulldown — 4×8–10 Drive elbows down.
2. Seated Row — 3×8–12 Mid‑back thickness.
3. Dumbbell Row — 3×10 each side Build real strength.
4. Back Extension — 3×12–15 Lower‑back stability.
5. EZ‑Bar Curl — 3×10–12 Classic mass builder.
6. Hammer Curl — 3×12 Forearms + biceps peak.
DAY 3 — LEGS
1. Leg Press — 4×10–12 Safe, powerful, beginner‑friendly.
2. Goblet Squat — 3×10–12 Learn squat mechanics.
3. Leg Extension — 3×12–15 Quad definition.
4. Hamstring Curl — 3×12–15 Balance the knee joint.
5. Calf Raise — 4×15–20 Don’t skip calves — ever.
DAY 4 — SHOULDERS & ARMS (PUMP DAY)
1. Seated Dumbbell Shoulder Press — 4×8–10 Foundation movement.
2. Lateral Raises — 4×12–15 The “broad shoulder” exercise.
3. Rear Delt Fly — 3×12–15 Posture + shape.
4. Cable Bicep Curl — 3×12–15 Constant tension.
5. Cable Tricep Extension — 3×12–15 Lockout strength.
6. Finisher: Battle Ropes — 3×30 seconds Conditioning without killing your gains.
