Why Strength Matters
Getting strong isn’t just for powerlifters or athletes — at Office Gym Club it’s for everyone. Strength makes everyday life easier, improves posture, boosts confidence, and helps you look and feel better.
Office Gym members range from competitive lifters to people who simply want to lose fat or tone up. Once they’ve achieved those goals, the next logical step is strength — because being strong feels incredible.
“After you’re lean and fit, the next step is to get strong.”
The Basics of Strength Training
Before diving into the programme, here are three simple truths that apply to anyone who wants to get stronger:
1. Progressively add weight to the bar
Strength comes from gradual overload over the weeks and months. You must aim to lift slightly heavier over time — even small increases count. Tracking your progress is key.
2. Use lower reps with heavier weights
If you’ve always done sets of 10–12, it’s time to drop into the range of 5s and 3s. Lower reps with heavier loads build real strength, not just endurance.
3. Stick with your exercises
Constantly changing workouts kills progress. Muscle confusion might sound exciting, but strength comes from consistency. Learn the movement, master the technique, and give your body time to adapt.
“Sticking to a routine is excellent advice — it’s how strength is built.”
Understanding RPE (Rate of Perceived Exertion)
This programme uses RPEs to help you train smart instead of guessing how hard to push.
OGC Simple Strength Programme Overview
The Simple Strength plan runs for two months:
-
Month 1: Accumulation — building volume and consistency
-
Month 2: Intensification — heavier weights, fewer reps
Each week includes four training days, each with a specific focus
Select accessory exercises that complement your primary lifts and suit your individual needs.
Every day also includes core work, single‑leg training, and stability exercises to keep your body balanced and injury‑free.
Day 1 — Squat Focus
Main Lift:
-
Front or Back Squat (choose one and stick with it)
If your squat is less than twice your bodyweight, use sets of 5 reps. If it’s more, use 3 reps.
Accessory Work:
-
Romanian Deadlifts or the Glute Machine— strengthen your hamstrings and glutes
-
Glute‑Ham Raises, Leg Curls or Ball Leg Curls — build knee‑flexion strength
-
Lunges or Split Squats — improve balance and hip mobility
-
Core: Ab Wheel Rollouts or TRX Fallouts — train anti‑extension strength
“Strong legs and a strong core are the foundation of everything else.”
Day 2 — Bench Focus
Main Lift:
-
Barbell Bench, Incline Bench, or SWIS Bar Press (for shoulder comfort)
If your bench is less than 1.5× bodyweight, use 5s. If more, use 3s.
Accessory Work:
-
Rows (Chest‑Supported, Cable, or Dumbbell) — build upper‑back stability
-
Dips or Close‑Grip Bench — add pressing power
-
Face Pulls — strengthen shoulders and rotator cuff
-
Core: Kettlebell Windmills or Suitcase Deadlifts — train anti‑lateral flexion
Day 3 — Deadlift Focus
Main Lift:
-
Conventional or Sumo Deadlift
Same rep rules as squats — 5s for beginners, 3s for advanced.
Accessory Work:
-
RDLs or Glute bridges (whichever you didn’t do on Day 1)
-
Kettlebell Swings or Pull‑Throughs — explosive hip extension
-
Step‑Ups or Single‑Leg Squats — balance and stability
-
Core: Jackknifes or Band‑Resisted Jackknifes — hip flexion with a neutral spine
“Posterior chain work builds power from the ground up.”
Day 4 — Lockout & Upper Body
Main Lift:
-
Reverse Band Bench, Board Press, or Pin Press — overload the top range
Accessory Work:
-
Chin‑Ups or Pull‑Ups — vertical pulling for upper‑back strength
-
Triceps Pushdowns or Skullcrushers — lockout power
-
Barbell or Dumbbell Curls — biceps balance
-
Scapular Prehab (Prone I‑T‑Y Raises) — shoulder health
-
External Rotations — cuff strength
-
Core: Pallof Press — anti‑rotation control
You can perform the last four accessory groups as a giant set to save time and keep intensity high.
Why This Works
-
Progressive overload: You’ll lift heavier each week.
-
Balanced structure: Every major muscle group gets trained.
-
Core stability: Prevents injury and improves power transfer.
-
Consistency: You’ll repeat key lifts long enough to master them.
-
Simplicity: No gimmicks — just smart, structured strength training.
“Simple doesn’t mean easy — it means effective.”
What You’ll Achieve
By the end of the programme, you’ll notice:
-
Stronger lifts across all major movements
-
Better posture and joint stability
-
Improved confidence under the bar
-
A clear understanding of how to train for strength safely
This isn’t a quick fix — it’s a foundation‑building system. Stick with it, track your progress, and you’ll be amazed at how much stronger you become.
Month 2
of Simple Strength is the Intensification Phase — the stage where you lift heavier, reduce volume, and convert all that accumulated work from Month 1 into real, measurable strength gains.
Here’s how it works 👇
Purpose
-
Shift from building work capacity to maximising load.
-
Focus on lower reps (3–5) and higher RPEs (9–10).
-
Keep the same four‑day split (Squat, Bench, Deadlift, Lockout).
-
Maintain accessory and core work, but with fewer sets and more intent.
