Read an evidence-based approach from the Office Gym Club to building muscle, getting stronger and achieving gold-standard results—without the intimidation, misinformation or gym-bro nonsense.

Introduction

Open almost any bodybuilding magazine and you will find some variation of the same promise: “Build Massive Biceps in 21 Days,” “Supersize Your Chest,” or another headline suggesting that extraordinary results can be achieved almost overnight.

The magazines have not changed much. The platform has.

Today, you can open Instagram and find thousands of fitness personalities confidently explaining exactly how you should train, eat, recover, and build muscle. Some are highly qualified and genuinely knowledgeable. Others have little formal education in exercise science but have a good physique, a large following, or a talent for presenting opinions with absolute certainty.

And that is an important distinction.

Looking like you know what you're talking about is not the same as knowing what you're talking about.

A muscular physique demonstrates that someone has achieved a particular result. It does not, by itself, establish that their explanation of why they achieved it is correct, that their program is optimal for everyone else, or that their claims are supported by good evidence.

Social media has made high-quality fitness information easier to access, but it has also made confident nonsense incredibly easy to distribute. Research examining exercise and health content on Instagram has found substantial variation in scientific quality, while a 2025 systematic review concluded that misinformation about physical activity is widespread across social-media platforms.

The problem is not simply that people are wrong.

The problem is that certainty gets rewarded.

“Here's one thing that worked for me” is not nearly as compelling as “THIS is the only way to build muscle.”

A complicated explanation can sound more authoritative than a simple one. A revolutionary training system sells better than a sensible program based on progressive resistance training, adequate volume, sufficient protein, and recovery. And an impressive transformation photograph can make almost any accompanying explanation appear credible.

So whether the advice comes from a glossy bodybuilding magazine, a YouTube channel, an Instagram fitness bro, a supplement company, or someone confidently quoting a study they have never actually read, apply the same rule:

Don't confuse confidence with evidence.

There is no shortcut.

Building substantial muscle requires consistent resistance training, adequate nutrition, recovery, and patience. The process is measured in months and years, not weeks.

The same magazines—and now social-media accounts—often take a relatively simple goal such as building bigger biceps and turn it into an enormous list of exercises: barbell curls, concentration curls, alternating dumbbell curls, machine curls, preacher curls, and several more, each performed for multiple sets. Then they add another collection of exercises for every other muscle group.

That approach can work, but more is not automatically better.

Rather than following arbitrary rules about the “best” exercise, perfect repetition range, or secret training technique, we will focus on what the evidence actually tells us.

The principles are straightforward:

Train consistently.
Train hard enough to stimulate adaptation.
Do enough productive volume.
Progress over time.
Eat appropriately.
Recover.

The goal is not to make training unnecessarily complicated.

It is to make it effective.

And unlike the latest Instagram guru or magazine cover, this approach does not require you to believe that there is a secret.

Getting Ripped vs. Building Mass

Most aspiring bodybuilders eventually want the same thing: more muscle and less body fat.

The problem is assuming that the two goals always require exactly the same strategy.

Muscle gain is generally easier when you are able to provide the body with sufficient energy and nutrients to support training and tissue growth. Fat loss, meanwhile, requires a sustained energy deficit.

That does not mean you must spend months deliberately gaining as much body fat as possible before dieting. Nor does it mean that muscle cannot be gained while losing fat. Beginners, people returning to training, and individuals with higher levels of body fat can sometimes gain muscle while losing fat.

For most experienced lifters, however, it is useful to establish a primary objective for a given training phase.

If maximizing muscle gain is the priority, eat enough to support training and recovery while keeping unnecessary fat gain under control. If reducing body fat is the priority, establish an appropriate calorie deficit while maintaining resistance training and adequate protein intake.

Think of physique development as a long-term process rather than one continuous attempt to become simultaneously bigger and leaner.

Cardio During a Mass Phase

Cardiovascular training does not automatically prevent muscle growth.

In fact, cardiovascular exercise has important health and fitness benefits and can coexist with a successful hypertrophy program. The problem arises when excessive endurance work interferes with recovery, reduces training performance, or makes it difficult to maintain sufficient energy intake.

There is therefore no need to eliminate cardio while gaining muscle.

Use an amount that fits your goals, fitness level, and recovery capacity. Walking, cycling, and other low-impact activities are excellent options, but more demanding cardiovascular training can also be included when programmed appropriately.

The objective is not to avoid cardio.

The objective is to balance it with resistance training and recovery.


Exercises

For building muscle, compound movements are extremely useful because they train multiple muscles simultaneously and allow substantial loading.

Squats, presses, rows, pulldowns, deadlifts, and similar movements should form the foundation of many programs.

However, modern evidence does not support the idea that isolation exercises are useless for hypertrophy.

A muscle grows when it receives an adequate training stimulus. A well-designed program can therefore contain both compound and isolation exercises.

Compound exercises are efficient because they train several muscles at once. Isolation exercises are useful when you want to add volume to a particular muscle without creating as much systemic or joint fatigue.

The best exercise is therefore not necessarily the one that allows the most weight to be lifted. It is the exercise that trains the intended muscle effectively, can be performed safely and consistently, and allows you to progress.

Machines are not inherently inferior to free weights. Dumbbells are not inherently superior to machines. Barbells are not mandatory for building muscle.

Choose exercises according to the individual, the muscle being trained, available equipment, comfort, stability, range of motion, and ability to progressively overload the movement.


Biceps

Primary: EZ-bar curls, barbell curls, dumbbell curls, preacher curls, cable curls.

Secondary: Rows, pulldowns, chin-ups, and other pulling movements.

The biceps receive substantial indirect work during back training. Direct biceps work can then be added according to the amount of total training volume required.

Exercise Spotlight: EZ-Bar Curl

Overview

The EZ-bar curl is a simple and effective way to train the elbow flexors.

Technique

Choose a load that allows you to perform controlled repetitions through a useful range of motion. Keep the torso relatively stable and curl the bar without excessive swinging. Contract the biceps at the top and lower the weight under control.

Avoid

Do not turn the exercise into a full-body movement simply to move a heavier weight.

A heavier load is only useful if the target muscles continue to receive an appropriate stimulus.

Advanced Techniques

Forced repetitions, excessive cheating, drop sets, and other intensity techniques are optional rather than essential.

They may occasionally be useful, but they are not prerequisites for muscle growth.


Triceps

Primary: Cable pressdowns, overhead extensions, lying triceps extensions, close-grip presses, machine extensions.

Secondary: Bench presses, overhead presses, dips, and other pressing movements.

Exercise Spotlight: Lying Triceps Extension

Overview

The lying triceps extension can effectively train the elbow extensors and provides a useful complement to pressing exercises.

Technique

Lie securely on a bench and hold an EZ bar or other suitable implement. Lower the weight by flexing the elbows while keeping the upper arms relatively stable. Use a range of motion that feels comfortable and allows you to maintain control, then extend the elbows to return to the starting position.

Avoid

Do not allow the weight to fall uncontrollably or force a range of motion that causes pain.

The precise position of the elbows does not need to conform to a rigid textbook model. Individual anatomy and comfort matter.


Trapezius

Primary: Deadlifts, rows, shrugs, carries, and other loaded pulling movements.

Secondary: Many upper-body compound movements.

Exercise Spotlight: Deadlift

Overview

The deadlift is an excellent exercise for developing strength throughout the posterior chain and can contribute to overall muscular development.

However, the deadlift is not mandatory for building a muscular back.

Its value depends on the individual's goals, technique, fatigue tolerance, and exercise selection.

Technique

Begin with the bar positioned appropriately relative to your feet. Brace your torso, maintain a controlled spinal position, and initiate the lift by extending the hips and knees together. Keep the bar close to the body throughout the movement.

Return the weight to the floor under control.

Avoid

Do not deliberately round the spine under heavy loads or attempt to overcome technical breakdown by simply adding more weight.

The objective is productive training, not proving how much weight can be moved at any cost.


Shoulders and Deltoids

Primary: Dumbbell presses, barbell presses, machine presses, cable exercises, lateral raises, rear-delt exercises.

Secondary: Bench presses, incline presses, rows, and other upper-body movements.

One important correction to older bodybuilding advice is worth emphasizing:

Lateral raises are not “bad” exercises for mass.

They are an isolation exercise, but they can be extremely useful for developing the lateral deltoids. Compound pressing alone does not necessarily provide all the stimulus required for complete shoulder development.

Exercise Spotlight: Overhead Press

Overview

The overhead press is an effective compound movement for developing pressing strength and the anterior and lateral shoulder musculature.

Technique

Use a stable stance, brace the torso, and press the weight overhead while maintaining control. Lower the weight under control and repeat.

The precise technique should be adapted to the individual's anatomy and mobility rather than forcing every lifter into an identical movement pattern.

Avoid

Avoid excessive spinal extension, uncontrolled repetitions, and loads that prevent you from maintaining a stable position.

You do not need to use a behind-the-neck press to build the shoulders.


Chest

Primary: Bench press variations, incline presses, dumbbell presses, machine presses, dips.

Secondary: Overhead pressing movements.

Exercise Spotlight: Bench Press

Overview

The bench press is an effective compound exercise for developing the chest, triceps, and anterior shoulder musculature.

It is an excellent exercise, but it is not the only effective chest exercise.

Technique

Position yourself securely on the bench and establish a stable setup. Lower the bar under control toward the chest while maintaining appropriate shoulder positioning, then press it back to the starting position.

Use a range of motion that is comfortable and appropriate for your anatomy.

Avoid

Do not bounce the bar aggressively off the chest or use a load that you cannot control.

A natural arch in the lower back is not inherently dangerous. What matters is maintaining a stable position and using a technique appropriate for the individual.

Use safety arms or a competent spotter when training with free weights near failure.


Abs

Everyone has abdominal muscles.

Whether they are visible is influenced substantially by body-fat levels, although abdominal muscle size also matters.

There is no requirement to perform hundreds of repetitions.

Train the abdominal muscles as you would any other muscle: use challenging exercises, appropriate ranges of motion, and progressive overload.

Crunches, cable crunches, leg raises, machine exercises, and other movements can all be effective.

If the goal is visible abdominal definition, resistance training alone is not enough. Nutrition and overall energy balance are major determinants of body-fat levels.


Back

Primary: Rows, pulldowns, pull-ups, chin-ups, machine rows, cable rows, and deadlift variations.

Secondary: Various compound upper-body movements.

Exercise Spotlight: Bent-Over Row

Overview

The bent-over row is an effective compound pulling exercise that trains the upper back, lats, posterior shoulder musculature, and elbow flexors while also challenging the trunk and posterior chain.

Technique

Establish a stable hip hinge while maintaining a controlled spinal position. Pull the weight toward the torso while allowing the shoulder blades and elbows to move naturally. Lower the weight under control.

The exact torso angle does not have to be identical for every lifter.

Avoid

Do not allow fatigue to turn the movement into an uncontrolled lower-back exercise.

If maintaining the required torso position becomes difficult, reduce the load or select a supported rowing variation.

A chest-supported row can be an excellent alternative when the goal is to train the back while reducing lower-body and spinal fatigue.


Forearms

Primary: Wrist curls, wrist extensions, carries, and direct forearm work.

Secondary: Rows, pulldowns, deadlifts, curls, and virtually any exercise requiring a strong grip.

Direct forearm work is optional for many lifters because the forearms already receive substantial stimulation from pulling and gripping exercises.


Quads and Hamstrings

Primary: Squats, leg presses, split squats, Romanian deadlifts, leg curls, deadlift variations.

The modern approach is broader than simply prescribing one squat and one deadlift.

Different exercises emphasize different muscles and movement functions. Squats and leg presses can provide substantial quadriceps and glute training, while Romanian deadlifts and leg curls can provide substantial hamstring work.

Exercise Spotlight: Squat

Overview

Squats are an effective lower-body exercise, but they are not mandatory for hypertrophy.

If a lifter cannot squat comfortably or prefers another movement, leg presses, hack squats, split squats, and other exercises can provide an effective stimulus.

Technique

Choose a stance and depth that allow you to maintain control and achieve a useful range of motion. Brace your torso, descend under control, and drive through the floor to return to the starting position.

Avoid

Do not force an arbitrary depth if doing so causes pain or technical breakdown.

The old instruction that everyone must squat below parallel or they will inevitably “hurt themselves later” is not supported by modern evidence.

Use the deepest range of motion you can control comfortably and progressively load.


Sets, Repetitions, and Rest Intervals

There is no single magic repetition range for hypertrophy.

Muscle growth can occur across a relatively broad range of loads and repetitions. Heavier loads are particularly useful for strength, while moderate loads are often practical for hypertrophy because they provide a good balance between stimulus, fatigue, and efficiency. (PubMed)

For practical bodybuilding, most exercises can be performed effectively somewhere in the broad range of approximately 5–30 repetitions per set, provided the sets are sufficiently challenging and technique remains appropriate.

You do not need to perform every exercise for exactly 6–8 repetitions.

A practical structure might look like this:

  • Large compound lifts: roughly 5–10 repetitions.

  • Secondary compound movements: roughly 6–15 repetitions.

  • Isolation exercises: roughly 8–20+ repetitions.

These are guidelines, not laws.

Weekly Volume

Weekly training volume is one of the more important variables for hypertrophy.

The 2026 ACSM position stand identifies approximately 10 or more sets per muscle group per week as a useful target for maximizing hypertrophy, while emphasizing that individual responses vary. (PubMed)

That does not mean everyone should immediately perform 10 sets for every muscle.

A beginner may grow very well on considerably less. An advanced lifter may require more. The correct amount depends on training age, exercise selection, intensity, recovery, genetics, nutrition, and the individual's response.

Start with a manageable amount and add volume only when additional work produces additional progress.

More sets are not automatically better.

Rest Between Sets

Rest should be long enough for you to perform the next set effectively.

For heavy compound exercises, 2–3 minutes or longer can be appropriate. Isolation exercises may require less.

There is no physiological requirement to keep every rest period below two or three minutes simply because you are training for hypertrophy.

If another minute of rest allows you to perform substantially more high-quality repetitions, taking that minute can be productive.


Intensity and Proximity to Failure

Intensity is not synonymous with suffering.

A productive hypertrophy set should be challenging, but you do not need to take every set to absolute muscular failure.

A useful way to regulate effort is repetitions in reserve (RIR)—an estimate of how many additional good repetitions you could have performed at the end of a set.

For example:

  • 3 RIR: You probably could have performed about three more repetitions.

  • 2 RIR: About two more.

  • 1 RIR: About one more.

  • 0 RIR: Momentary failure.

For most training, keeping many sets somewhere around 1–3 RIR is a practical approach.

Some isolation sets can occasionally be taken to failure, particularly when the exercise has a relatively low injury cost. Heavy compound movements generally do not need to be taken to failure routinely.

Research indicates that momentary failure is not consistently superior for hypertrophy, while training closer to failure can increase fatigue. (PubMed)

The objective is therefore not:

“How destroyed can I make myself?”

It is:

“How much high-quality training can I recover from and progressively improve upon?”


How Heavy Is Heavy?

For muscle growth, “heavy” should not simply mean “as much weight as possible.”

A weight is appropriate when it allows you to train the target muscles effectively, maintain acceptable technique, and progress over time.

Heavy loading—around 80% of one-repetition maximum and above—is particularly effective for developing maximal strength. Hypertrophy, however, can be achieved with lighter and moderate loads as well. (PubMed)

This distinction matters.

If you can bench press 100 kg with excellent technique for several repetitions, that may be useful.

If you need to bounce the bar off your chest, dramatically shorten the range of motion, or have a spotter perform half the repetition to move 100 kg, the number on the bar has become largely irrelevant.

Progressive overload does not mean adding weight recklessly.

Progress can take many forms:

  • More repetitions with the same load.

  • More load for the same repetitions.

  • Better technique.

  • Greater range of motion.

  • More productive weekly volume.

  • Improved exercise execution.

  • Better consistency.

The goal is to make the training stimulus progressively more demanding while keeping fatigue manageable.


Progressive Overload

Muscles do not grow because a particular exercise has a magical reputation.

They adapt because training provides a sufficient stimulus and that stimulus is repeated over time.

One of the simplest ways to apply progressive overload is double progression.

For example, choose a target range of 8–12 repetitions.

Start with a weight that allows:

10, 9, 8 repetitions

Over subsequent sessions, gradually improve:

11, 10, 9

Then:

12, 11, 10

Eventually you may reach:

12, 12, 12

At that point, increase the load slightly and begin building the repetitions again.

This approach is simple, measurable, and sustainable.

You do not need to add weight every workout.


Frequency

The original approach treated three training sessions per week as essentially the maximum required.

That is unnecessarily rigid.

Three weekly sessions can be extremely effective. Four, five, or even more can also work when volume is distributed appropriately and recovery is adequate.

The important question is not:

“How many days can I train?”

It is:

“How can I distribute productive weekly training so that I can perform it consistently and recover?”

When weekly volume is equalized, research generally finds that frequency itself has a relatively small effect on hypertrophy. (PubMed)

Nevertheless, training a muscle around twice per week is a practical strategy because it allows substantial weekly volume to be distributed across multiple sessions.

The 2026 ACSM guidance recommends training major muscle groups at least twice per week and building volume progressively. (ACSM)


Program Design

The foundation of this approach remains:

Train hard. Use effective exercises. Accumulate enough weekly volume. Progress gradually. Recover. Repeat.

A simple three-day full-body program can work extremely well.

For example:

Three-Day Full-Body Framework

Day 1

  • Squat or leg press

  • Bench press

  • Row

  • Romanian deadlift

  • Lateral raise

  • Biceps curl

  • Triceps extension

Day 2

  • Leg press or split squat

  • Overhead press

  • Pulldown or pull-up

  • Leg curl

  • Chest press

  • Lateral raise

  • Abdominal exercise

Day 3

  • Squat variation

  • Incline press

  • Row variation

  • Romanian deadlift or leg curl

  • Pulldown

  • Biceps curl

  • Triceps extension

This is a template, not a prescription.

Exercises can be substituted according to equipment, experience, anatomy, preferences, and injury history.

The key is to monitor the total weekly stimulus each muscle receives.

Remember that indirect work counts.

Your biceps are not trained only by curls. Rows, pulldowns, and chin-ups also train them.

Your triceps are not trained only by extensions. Bench presses and overhead presses train them too.

Your anterior deltoids receive work from pressing movements.

Your posterior chain receives work from multiple rowing, hinging, and lower-body movements.

Good programming therefore considers the entire training week rather than treating every muscle as an isolated entity.


Recovery

Training is the stimulus.

Recovery is where adaptation occurs.

A productive program therefore needs sufficient sleep, adequate nutrition, and sensible management of training stress.

If performance is consistently declining, soreness remains excessive, motivation collapses, or you are unable to recover between sessions, adding more training is unlikely to solve the problem.

Reduce unnecessary volume, improve recovery, or adjust exercise selection.

The goal is not to see how much punishment you can tolerate.

The goal is to create a stimulus that you can repeatedly recover from.


The Bottom Line

Building serious muscle does not require secret exercises, marathon workouts, or constant training to failure.

The evidence-supported approach is considerably simpler:

  1. Train each major muscle regularly.

  2. Accumulate enough weekly volume to stimulate growth.

  3. Use a mixture of compound and isolation exercises.

  4. Train hard, but do not take every set to failure.

  5. Use a broad range of effective repetition ranges.

  6. Progressively increase the training stimulus over time.

  7. Rest long enough to maintain high-quality performance.

  8. Eat enough protein and energy to support your goal.

  9. Sleep and recover adequately.

  10. Choose a program you can actually follow for years.

There is still an important truth in the old-school philosophy:

Less can be more—but only when “less” means eliminating unnecessary work, not eliminating the work required for growth.

Modern sport science does not tell us that bodybuilding needs to become complicated. If anything, the evidence points in the opposite direction.

Train consistently. Train productively. Recover. Progress.

Then give your body enough time to adapt.

Conclusion: Train Smart, Train Hard, Stay Consistent

The fitness industry has a remarkable ability to make something relatively simple sound incredibly complicated.

One month it is a revolutionary training split. The next it is a secret exercise that supposedly “activates” a muscle better than anything that came before it. Then there is the Instagram fitness expert telling you that you need to train to failure on every set, the bodybuilding magazine promising a new physique in 21 days, and the supplement company explaining why the latest product is the missing piece of your programme.

Take a step back.

Building muscle does not require you to chase every new trend.

The fundamentals have remained remarkably consistent: progressive resistance training, sufficient training volume, adequate protein and energy intake, good technique, appropriate effort, and enough recovery to allow adaptation.

The science has also moved us away from many of the rigid rules that once dominated bodybuilding. You do not have to use one particular exercise. You do not have to train exclusively with heavy weights. You do not have to take every set to failure. You do not need to spend three hours in the gym. And you certainly do not need to change your programme every few weeks because someone on Instagram has announced that your current routine is “destroying your gains.”

What you need is a programme that makes sense, that you can perform consistently, and that allows you to become progressively stronger and better at training over time.

There Is No Substitute for Consistency

The best programme in the world is useless if you don't follow it.

A theoretically perfect training plan that you abandon after four weeks is worth considerably less than a sensible programme that you can execute consistently for the next two years.

That is why simplicity matters.

Choose exercises you can perform well. Train the muscles regularly. Accumulate enough productive work. Push yourself without turning every workout into a survival exercise. Record what you are doing. Look for gradual improvements. Eat appropriately. Sleep. Recover. Then turn up and do it again.

That is bodybuilding.

Not glamorous.

Not revolutionary.

But remarkably effective.

Forget the Gimmicks

You don't need another secret.

You don't need another miracle workout.

You need to train.

Train intelligently. Train with purpose. Train hard enough to create a stimulus, but not so recklessly that recovery becomes impossible.

Then go home and let your body do its job.

Muscle is built over thousands of repetitions, hundreds of workouts, and countless small decisions made correctly when nobody is watching.

There will always be another programme.

Another exercise.

Another supplement.

Another fitness guru.

Ignore the noise.

Pick up the weights. Follow the fundamentals. Track your progress. Recover properly. And keep showing up.

That is how you build muscle.

That is how you build strength.

And ultimately, that is how you build a body that lasts.

Train smart. Train hard. Stay consistent.
